How to track your workouts effectively without a spreadsheet
Learn the minimum useful workout data to record, how to use RPE or RIR, review progress fairly and turn a training log into a clearer next session.
A workout log should answer a practical question: what should I know before I do this exercise again?
It does not need dozens of columns, a complicated dashboard or a judgement about every fluctuation. The best record is quick enough to maintain and detailed enough to make the next session clearer.

Why tracking helps
Memory is unreliable, especially when the week is busy or two exercises look similar. A training record gives you a consistent reference for load, repetitions, setup and effort.
That reference helps you:
- repeat a useful session without rebuilding it from scratch;
- see whether repetitions or load have improved over time;
- notice when technique, pain or equipment changed;
- make gradual progression decisions;
- distinguish one difficult day from a longer trend;
- explain your recent training more clearly to a coach or healthcare professional when relevant.
Tracking does not guarantee progress. It makes the training process easier to understand. The work still needs to be appropriate, repeatable and supported by recovery.
The minimum useful workout record
For strength exercises, record these fields:
- Date: when the session happened.
- Exercise and variation: for example, “incline dumbbell press”, not simply “chest”.
- Setup when it matters: bench angle, machine seat or pin position.
- Load and unit: 20 kg, not just 20.
- Repetitions for each set: keep sets separate rather than recording a rough total.
- Set type: warm-up or working set.
- Effort or a short note: RIR, RPE or plain language.
A useful entry might look like this:

This is enough to understand the result. You do not need to record the room temperature, ten subjective scores and a long diary entry unless one of those details will genuinely affect a future decision.
Warm-up sets and working sets
Warm-up sets prepare you for the planned work. Working sets are the sets intended to create the main training challenge. Keep them separate so that comparisons remain fair.
If last week contained three working sets and this week’s total includes several light warm-ups, adding every repetition together can make the second session look larger without showing whether the meaningful work improved.
Use warm-up records when they help you repeat a useful preparation sequence. Exclude them from working-set volume, personal records and other progress comparisons.
Cardio needs a slightly different record. Depending on the activity, useful fields may include duration, distance, pace, resistance, incline and a simple effort rating. Again, choose the fields that allow a fair repeat comparison.
Using RIR and RPE
Load and repetitions do not describe the whole set. Ten repetitions might be comfortable one week and nearly maximal the next. An effort estimate adds context.
Repetitions in reserve (RIR) estimates how many more good repetitions you could have completed:
- 3 RIR: about three good repetitions remained;
- 2 RIR: about two remained;
- 1 RIR: perhaps one remained;
- 0 RIR: no further good repetition was available.
Rating of perceived exertion (RPE) usually uses a 1–10 scale. In strength training, an RPE of 8 is often treated as roughly 2 RIR, though personal estimates are imperfect.
Beginners do not need to be exact. The skill improves with practice. You can begin with “easy”, “challenging” and “near limit” if that language is more meaningful.
Do not chase a high RPE for its own sake. The rating describes the set; it is not the target score for a successful workout.
Write notes that change a decision
A useful note is short and specific:
- “Seat moved from 4 to 5.”
- “Left knee felt uncomfortable; stopped after set two.”
- “Used a different cable stack.”
- “Technique stayed controlled; add one rep next time.”
- “First session after illness; reduced load.”
“Good workout” may feel positive, but it does not tell you what to repeat. “Bad workout” can hide the useful facts. Record what happened without turning the log into a verdict about yourself.
If an exercise causes sharp, sudden or worsening pain, stop. A note is not a substitute for appropriate assessment. Seek professional advice when symptoms, health conditions or injuries make training decisions uncertain.
How to review progress
Compare the same movement under similar conditions. Look across several sessions rather than demanding improvement every day.
Useful signs include:
- more repetitions with the same load and similar effort;
- a higher load for the same repetitions and suitable technique;
- the same work completed with more repetitions in reserve;
- more consistent range of movement or control;
- improved attendance and fewer abandoned sessions;
- a personal record that follows the planned progression rather than a one-off change in technique.
Estimated one-repetition maximum (1RM) can help show a strength trend when it is consistently calculated from suitable sets, but it remains an estimate. Do not treat a small formula change as a measured maximal lift.
Total volume—often calculated as sets × repetitions × load—can add context, but it also has limits. It can be misleading when exercises, range of movement, equipment or set types change. Keep the underlying set record available.

What not to overanalyse
One poor session
Performance changes with sleep, stress, food, illness and ordinary variation. Review the context, then look for a pattern.
Daily bodyweight alone
Bodyweight can fluctuate for many reasons. It does not show whether your technique, strength, fitness or consistency improved.
Every available metric
More data is not automatically better. If you never use a field to make a decision, remove it from the everyday workflow.
Comparisons with other people
Different bodies, equipment, exercise variations and experience make most gym-floor comparisons poor evidence for your own next set.
Personal records without context
A record with a shorter range of movement, different machine or changed technique may not be comparable. Keep the note beside the number.
A simple weekly review
Set aside five minutes after the final session of the week.
- Assess: Which sessions were completed? Which exercises have a fair previous comparison? Did pain, recovery or equipment affect anything?
- Build: Keep the movements that are working. Repeat loads that need more controlled repetitions. Adjust a session that did not fit real life.
- Increment: Choose the small number of exercises ready for another repetition or a sensible load increase.

From log to next action
Paper, notes apps and spreadsheets can all work. The drawback appears when recording becomes slow, previous values are difficult to find or formulas become another task to maintain.
